Sainsbury's pairs its own-label Deliciously Free From range with the full Arla Lactofree line-up, so the two big swaps — wheat and lactose — are straightforward. Its sourdough shelf is bigger than most rivals', but read the label: several Taste the Difference 'sourdough' loaves list added yeast and sugar, the fingerprint of a fast fermentation that does little to reduce wheat fructans. And as at every UK supermarket, the mid-store aisles of sauces, stocks and meal deals are where onion and garlic ambush you.

Sainsbury's stocks the full Lactofree range — real dairy with the lactose enzymatically removed — covering everything from your tea to cooking cream and yogurt.

💬 Order it: It sits in the fresh milk chiller, not the Free From aisle. The soft cheese and cream are the sleeper picks for home cooking.

Deliciously Free From white bread, wraps and pasta

The Deliciously Free From gluten-free white bread is wheat-free (goodbye wheat fructans) and also lactose-free, and the range covers wraps, rolls and gluten-free pasta shapes.

💬 Order it: Stick to plain breads and pasta from the range. The Free From cakes and biscuits are a different story — several, like the lemon loaf cake, still contain milk, and some bars use chicory fibre.

Hard cheeses and butter from the regular aisle

Mature cheddar, parmesan and other aged hard cheeses are naturally very low in lactose, and butter is essentially lactose-free — no specialist versions required.

💬 Order it: Buy standard own-brand cheddar; save the Free From budget for bread and milk where it actually matters.

Plain snack staples: rice cakes, oatcakes, ready salted crisps, plain popcorn

Own-brand plain rice cakes, oatcakes, ready salted crisps and lightly salted popcorn are reliable low-FODMAP snacks available in every store format.

💬 Order it: Ready salted is the default safe crisp; almost every other flavour lists onion or garlic powder. Check even 'plain' popcorn isn't the sweet-and-salty honey kind.

Garlic-infused olive oil

Garlic's fructans don't migrate into oil, so infused oil gives you the flavour with none of the load — the single best low-FODMAP buy in the store.

💬 Order it: Look in the oils and vinegars aisle. Pair with fresh chives and the green tops of spring onions for a full onion-garlic flavour replacement.

Naturally low-FODMAP fresh basics

Eggs, plain unmarinated meat and fish, potatoes, carrots, courgettes, cucumber, oranges, firm bananas, kiwi and strawberries need no label-reading and anchor the whole shop.

💬 Order it: Swerve the marinated and 'just cook' ranges — the coatings and marinades are onion-and-garlic-heavy. Plain mince, chicken and fish fillets are the buy.

Supermarket 'sourfaux' sourdough

The Taste the Difference sliced white sourdough lists sugar and added baker's yeast alongside the sourdough culture — a fast-fermented loaf where the wheat fructans largely survive. A long, slow ferment is what reduces fructans, and most wrapped supermarket sourdough isn't that.

Jarred pasta sauces, curry sauces and meal kits almost universally lead with onion and garlic, often in multiple forms. There is very little in this aisle you can use as-is.

  • The sourdough test: a genuinely slow-fermented loaf lists just flour, water, salt and culture. Added yeast and sugar on the label means a fast loaf that keeps most of its wheat fructans.
  • Shop the perimeter — produce, plain meat and fish, eggs and the Lactofree chiller — and treat the middle aisles of sauces, stocks and flavoured snacks as hostile territory.
  • Ready salted is your crisp; 'flavoured' anything (crisps, rice pouches, couscous and noodle kits) almost always hides onion and garlic powder.
  • Local/convenience branches carry little Free From stock — do this shop at a full-size store or order online for the complete range.
