How to Gain Weight on a Low-FODMAP Diet (Without Wrecking Your Gut)

Everyone online is talking about restriction — but what if your problem is the opposite? You want to gain weight, maybe build muscle, and the diet that finally calmed your gut keeps shrinking your plate. Bulking advice assumes you can live on bread, milk, beans, and protein shakes — four things a low-FODMAP approach limits. The fix is not eating more volume (your gut will complain). It is choosing foods that pack the most calories into the smallest, gentlest servings. Here is exactly how.

Why the scale drops in the elimination phase

The elimination phase quietly removes most calorie-dense convenience food: regular bread, granola, milky coffees, hummus, most sauces, most protein bars. What replaces them — rice, salads, plain proteins — is lower-calorie by default, and when symptoms flare, appetite drops on top of that. So the weight loss usually is not mysterious: fewer easy calories are physically entering the day.

That means the answer is planning, not willpower. If you build density into meals you already tolerate, you can hit a surplus without eating bigger portions — which matters, because oversized meals are their own gut stressor.

The calorie-dense gentle list

These sit near the top of our database for calories per serving while staying in the green band at normal portions: white rice and jasmine rice (add a spoon of olive oil or butter to every bowl — 100+ effortless calories), rolled oats at a half-cup serving, peanut butter at two tablespoons, firm tofu, eggs, hard cheeses like cheddar and parmesan (naturally very low in lactose), lactose-free whole milk and lactose-free yogurt, potatoes with the skin, quinoa, salmon and fattier cuts of meat, maple syrup (unlike honey, it is a safe sweetener), firm just-ripe bananas, and dark chocolate at a small square or two.

Fats are your best lever: olive oil, butter in small amounts, and peanut butter add calories without adding fermentable load. A drizzle here and a spoonful there can add 400–500 calories a day without your gut noticing anything happened.

A sample 3,000-calorie day

Breakfast: half-cup oats cooked in lactose-free whole milk, two tablespoons peanut butter stirred in, sliced firm banana, drizzle of maple syrup — about 750 calories. Lunch: rice bowl with grilled chicken thighs, a tablespoon of olive oil, roasted carrots and zucchini, parmesan on top — about 800.

Snack one: lactose-free yogurt with a handful of walnuts and maple syrup — about 400. Snack two: rice cakes with peanut butter and a square of dark chocolate — about 350. Dinner: salmon, buttered potatoes, green beans — about 700. Total: right around 3,000, and nothing on the plate is a gamble.

Lifting on a sensitive gut

Protein is very doable: eggs, meat, fish, firm tofu, hard cheese, and lactose-free dairy cover it. If you use protein powder, whey isolate has most of the lactose processed out — it is usually the gentler choice over whey concentrate, and many people who react to a standard shake do fine with an isolate mixed into water or lactose-free milk.

Liquid calories are easier than solid ones when appetite is low: a smoothie of lactose-free milk, peanut butter, firm banana, oats, and maple syrup can carry 600+ calories and drinks like a milkshake. Time bigger meals a couple of hours away from training so a full stomach and a workout are not competing.

When the scale still will not move

Give a genuine surplus two to three weeks before judging it, and track your week rather than your day — a flare that kills one afternoon of appetite does not erase a well-planned week.
